ExplicitEpisode #6: How to Get Ironman Results | In this episode, Ben and Kerry talk about crucial mistakes you could be making during Ironman triathlon... Perhaps you've recently finished your triathlon and you're unhappy with your Ironman results. Perhaps you just signed up for an Ironman and you want better results. No matter what your level of triathlon experience is, there are three crucial keys for the swim, the bike and the run - and each of them will get you better Ironman results. Get Ironman Results for the Swim: Swim With Attitude Let's face it - the emotions and experiences you have during the Ironman swim can significantly dictate your mental performance for the remainder of the entire race. If you put yourself into a swim position that allows you to become frustrated, you could set-up a damaging cascade of decisions that stays with you during the bike and the run. It may seem illogical, but you can find yourself riding above your goal bike pace by 1-2 miles per hour and destroying your ability to run off the bike simply because you swam 100m off course on the swim and you're attempting to "make up time". So not only do you have to have an attitude during the swim that allows you to shrug off any frustrating experiences that come your way - such as getting kicked in the face, elbowed in the goggles or drafting off course - but you also need to make sure that you position yourself in the swim to decrease the chances of these events occurring. For example, you can swim to the inside of the marker buoys (most people swim to the outside), sight off stationary landmarks on shore (most people try to sight off buoys, which is much more difficult), and draft on the hips of the swimmer in front of you rather than their feet. Make the proper swim decisions, and you'll drastically affect your Ironman results for the rest of the race. Get Ironman Results for the Bike: Gearing & Cadence There's nothing like mashing gears for 112 miles to leave your legs feeling like J-E-L-L-O for the run. But at an average Ironman event, 90% of the competitors are spinning at 60-70RPM or lower as they climb the hills. This is either the result of not knowing how to use the bike gears, not having the mental awareness to use the bike gears, or not having the correct bike gears. Don't fool yourself - you may be able to do a sprint triathlon with a chainring the size of Kansas and the cassette of a Tour contender, but that might come back to bite you 80 or 90 miles into the Ironman bike ride. So in your practice rides leading up to the Ironman, attempt to ride a course that simulates your race course, and bring a cyclocomputer. Watch your cadence. It doesn't matter whether you're training based on heart rate, power, or "feel" - your cadence should be at least above 80RPM, and preferably 85-95RPM, even on the hills. Get Ironman Results for the Run: Nutrition If you've done Ironman before, then you know the feeling. About 6 miles into the run, each aid station becomes a blur of cookies, Coke, soup and gels - and you can't remember what you already grabbed, why you grabbed it, how much you stuffed into your mouth, what time it is, or where your pace is at. The truth is this: during the Ironman run you have to *own your calories*. This means that every bite of fuel that goes into your mouth is cooly calculated and stored in your mental computer that tells you exactly how much fuel you've consumed. There's nothing like being doubled over with gut pain halfway through a marathon and not knowing whether it was because you ate too much, ate too little, mixed the wrong foods, or somehow grabbed a cheeseburger while you weren't paying attention. During your long runs, practice adding total calories consumed and maintaining a running tally of your fuel - the mind can be trained to do math during exercise, and if you do this step, your Ironman results will rock. I had been swimming parellel to the beach and was easily doing a mile, but swimming perpendicular to the beach was really hard during the race. I took on alot of water, etc. How does one prepar/practice perpendicular to the beach to get sufficient distance? It seemed so much farther than what I had been practicing. And how to prepare for waves? - Alex Moher - Kitchener In an ironman, the swim is by far the shortest part. I know that in draft legal races, the swim is very fast paced to make the "lead pack", but do people usually push quite as hard it in the swim in a longer, non drafting race like a half or an ironman? can you really gain that much on someone in a longer race? - Vinny - CT Are you familiar with the "Swim Smooth" computer generated model? Anonymous - I’m frustrated with the age group starts. I’m in the 45 – 55 range (hiding my identity) and normally finish in the top percentage of my age group and have a few top 3 finishes. We start though sometimes an hour or more after the first groups and I’m been involved in a tri where the organizers were handing out awards before the latter groups finished. I do 5 – 6 tris a year and always try to do a large event every year, but I’m getting more frustrated every year. My questions: 1) Is there a way before I spend money for a tri to know if there are large start groups instead of the two hour waits for the start. 2) Is the age group start mandated by USAT or is it strictly up to the organizers. Thanks. Patrick - Smyrna, TN - I plan to test my run LTHR at a New Year's Day 5k. More than likely the race will take me no longer than 24 minutes (hopefully less!). Knowing that a run LTHR test takes 20 minutes for your HR to, say, normalize, is it reasonable to assume my HR has time to level out 2-4 minutes in to a race? Kent Buckson - Rehoboth Beach, Delaware - What are your thoughts on speedplay pedals compared to some of the other pedals on the market? I have been using speedplay pedals for several years and have nothing negative to say. However I was wondering if a different pedal might be better. Todd - Calgary - Hey Ben and Kerry, Have you ever had a case of saddlesores? Any recommendations for a quick recovery, and how to avoid them? I do all the usual things like changing quickly and chamois cream on the shorts, but sometimes still get them after longer efforts on the bike. Bobbie - Littleton - my feet are still wrecked from the November 22nd Tempe Ironman. I still have huge chunks of skin peeling off the heals. I used a large quantity of vaseline to help on the run and I wore individual toe socks. Any idea to help reduce or remove this problem. This is the 2nd time this has happened, shoes were broken in and fit perfect. Eric - Norfolk - What are the effects of alcohol on fitness for someone who drinks very rarely but will possibly drink "too much" on special occasions? scott - brown deer - I finished Bens off season workout about 1/2 hr. ago. It was good! What gear should I be in for the 1 legged drill? Does it matter? C.C. - Rockville - Would you discuss measures that unlimited-time athletes can incorporate throughout the day to enhance recovery between workouts, absorb training, prevent injuries, etc. Sort of a dream training day if the best recovery score was the goal. So here's my question: How far and how frequent do I need to be running in a week to be able to clock around 32 - 35 minutes for the 10k's in a race. During training I'm clocking a 39 min 10k after a 40k brick ride but in a race situation I'm posting around 42 - 45 minutes which is costing me dearly. At the moment I'm averaging 40k's a week @ 4 runs (2 X 10k, 1 x 8k, 1 x 12k). Deb - Canada Hi Danny - just wanted to say that Chi Running has changed running for me forever. After years of injuries, I got fed up and learned your method. It took time, but persistence paid off and my running feels easier - and more effortless than ever. I still have to psych myself up to get out there and run because I come from a swimming background - do you have any magical words, tricks, mantras, etc. that may help me overcome the mental block I still struggle with? I thought that the easier feeling would do it but I still battle with the run every time I go out. Thanks again for making it so much easier for me though! Susan - ocean springs, ms Knees hurt when I run.....what can I do? Adam Beston - Missoula I really like the Chi style of running except for the part about not using the calves to push off in regards to triathlon. After a bike in a very forward bike position my calves are very fresh compared to my hip flexors and quads so I use my calves extensively during the run. Is there a good way to incorporate this into Chi running? I also run with a jogging stroller a lot so I also use my calves a lot bc I don't get full strides. I'm a 46 year old female vegan triathlete aiming for my first Ironman race this summer. Physically and mentally I feel prepared to kick butt in my age group - and prove that vegans are a force to be reckoned with. My concern however is nutrition. Every event I've competed in to date provides crap "nutrition" on the course (i.e. coke, gatorade, sugary gels with questionable ingredients, etc). I'm an extremely health conscious vegan who eats organically with next to no processed food and very little sugar in my diet. I've done well on long bike tours with Vega Sport Performance Optimizer as my electrolyte drink and Larabars as my fuel. The problem is that I get sick of Larabars pretty quickly and find that anything sweet grosses me out in no time. I'm not sure what I should be eating along the way. 180km of cycling followed by a marathon is a long way to go without the proper fuel. I'd love your thoughts and suggestions for proper vegan fueling for this sort of endurance event. Since you're an ultra-endurance guy, you're definitely the expert! Thanks.
